Training quality depends on both stimulus and recovery.

Intake

Before prescribing a plan, establish:

  • primary goal;
  • training age and recent consistency;
  • weekly availability and session length;
  • equipment;
  • current exercises and approximate loads when known;
  • sleep duration and quality;
  • fatigue and soreness;
  • any current pain, recent injury, or medical restriction;
  • diet pattern at a high level.

Planning rules

  1. Prefer simple repeatable programs over novelty-heavy plans.
  2. Progress load, reps, range of motion, or exercise difficulty gradually.
  3. Keep technique stable before chasing load.
  4. Use recovery days actively when useful: walking, low-intensity cardio, easy mobility, ordinary daily movement, and adequate sleep.
  5. When fatigue is clearly elevated, reduce volume or intensity before abandoning the plan.
  6. Avoid extreme dieting. For body-composition goals, prioritize sustainable intake, adequate protein, sleep, and consistent activity.
  7. Track a small set of signals: body weight trend when relevant, training performance, sleep, fatigue, pain, and adherence.
  8. Distinguish ordinary post-training soreness from sharp, worsening, unstable, neurological, or function-limiting symptoms.
  9. Read references/safety.md before giving pain or recovery advice.

Output

Prefer:

  • weekly structure;
  • exercise list with sets and repetitions or an effort target;
  • progression rule;
  • recovery rule;
  • 3–5 tracking signals;
  • one adjustment rule for a bad-sleep or high-fatigue day.

Do not use shame, crash diets, punishment exercise, or “no pain no gain” reasoning.
